This carbohydrate calculator turns your daily calorie target into grams of carbohydrate. A 25-year-old man of 5 feet 10 inches and 160 pounds who exercises one to three times a week burns about 2,361 calories a day, which is 252 grams of carbohydrate at 40% of intake and 472 grams at 75%. The table above runs the same maths across weight maintenance, losing 1 or 2 pounds a week, and gaining 1 or 2 pounds a week, so you can see what each goal changes.
What carbohydrates are
Carbohydrates are one of the three macronutrients that supply energy, alongside protein and fat. Your body breaks them down into glucose, which is the fuel your brain and muscles reach for first. Glucose you do not use immediately gets stored as glycogen in the liver and muscles, roughly 400 to 500 grams in total for most adults, and anything beyond that storage capacity is converted to fat.
Strictly speaking, carbohydrate is not an essential nutrient. Your liver can manufacture glucose from protein and from the glycerol in fat through gluconeogenesis, which is why very low carbohydrate diets are survivable. What carbohydrate is, though, is the cheapest and fastest fuel your body has, and cutting it to nothing means your body starts dismantling protein for energy instead. The three types
Carbohydrates split into three groups, and they behave very differently once eaten.
- Sugars are the simplest form. They occur naturally in fruit, milk, and vegetables, and they are added to sweets, biscuits, cakes, and most soft drinks. A single 12-ounce cola carries about 39 grams.
- Starches are long chains of glucose, found in beans, potatoes, grains, and root vegetables. They take longer to break down than sugars.
- Fibre is the carbohydrate you cannot digest. It passes through largely intact, feeding gut bacteria and adding bulk that keeps digestion moving. It is found in whole grains, fruit, vegetables, nuts, and legumes.
The traditional split of simple against complex maps roughly onto sugars against starches and fibre, but the line blurs quickly. Fruit contains sugar and fibre together. Many processed foods contain several types at once. A more useful question than simple or complex is whether the fibre is still attached.
Refined against whole
The practical difference between a so-called good carbohydrate and a bad one is refining. Milling strips the bran and germ from a grain, taking most of the fibre, and much of the vitamin and mineral content with it. What remains digests fast, spikes blood glucose, and leaves you hungry sooner. That is the mechanism behind white bread, white rice, pastries, and fruit juice.
Good sources share a profile: moderate in calories, dense in nutrients, high in natural fibre, low in added sugar, low in sodium and saturated fat, and free of trans fat. Poor sources invert every one of those, and add refined grains and syrups on top. Whole fruit and fruit juice make the comparison plain. An orange carries about 3 grams of fibre; a glass of orange juice carries almost none, with the same sugar.
How many carbohydrates you need
The Institute of Medicine sets a floor of 130 grams a day for adults, based on what the brain alone consumes, and an acceptable range of 45% to 65% of total calories. The FAO and WHO jointly recommend a wider 55% to 75%. The columns in the table span both, which is why they run from 40% to 75% rather than stopping at 65%.
On 2,361 calories, 45% is 283 grams and 65% is 409 grams. Both are far above the 130-gram floor, which most people clear without trying. The floor matters mainly for anyone deliberately restricting.
Where you sit in that range depends on what you do. Someone sedentary does well toward the lower end. Someone training hard needs the upper end, because glycogen is the limiting fuel for sustained effort. Sports nutrition guidance puts light training at 3 to 5 grams per kilogram of body weight a day, moderate training at 5 to 7, endurance training of one to three hours a day at 6 to 10, and extreme loads at 8 to 12. For a 73-kilogram person, endurance training means 440 to 730 grams a day, well past the top of this table.
Fibre and added sugar, the two numbers that matter more
Total carbohydrate is a blunt figure. Two sub-targets do more work.
Fibre has an adequate intake of 25 grams a day for women and 38 grams for men under 50, or about 14 grams per 1,000 calories. Most adults get around half of that. Raising it improves bowel regularity, feeds gut bacteria, and is associated with lower rates of heart disease and type 2 diabetes.
Added sugar runs the other way. The American Heart Association suggests no more than 25 grams a day for women and 36 grams for men. The WHO recommends keeping free sugars under 10% of calories and suggests a further benefit below 5%. On 2,361 calories, 10% is 63 grams. A single large soft drink can use most of that allowance. Note that this applies to sugar added during processing and to fruit juice, not to the sugar inside whole fruit and milk.
Glycaemic index and glycaemic load
Glycaemic index ranks a carbohydrate food by how fast it raises blood glucose against a reference, on a scale where 55 or below is low, 56 to 69 is medium, and 70 or above is high. It is useful but incomplete, because it says nothing about portion size. Watermelon has a high index of about 72 yet so little carbohydrate per serving that it barely moves blood sugar.
Glycaemic load fixes that by multiplying the index by the grams of carbohydrate in an actual serving, then dividing by 100. Below 10 is low, 11 to 19 medium, 20 or more high. That watermelon serving lands near 5. For anyone managing blood sugar, load is the more practical figure of the two.
Low-carbohydrate diets
Low-carbohydrate eating generally means 50 to 130 grams a day. Ketogenic diets go further, usually under 50 grams and often 20 to 30 grams of net carbohydrate, which pushes the body to run on ketones made from fat instead of glucose. Both can produce fast early weight loss, though a good share of the first week is water, since each gram of stored glycogen holds roughly 3 grams of water with it.
These approaches genuinely help some people, particularly for blood sugar control, and they suit others poorly. Long-term trials comparing low-carbohydrate against low-fat diets tend to find similar weight outcomes at one and two years once calories are matched, which points at adherence mattering more than the split. Anyone on glucose-lowering medication should change carbohydrate intake only with medical supervision, since the dose may need adjusting.
How this calculator works
Your basal metabolic rate comes from the Mifflin St Jeor equation, which uses weight, height, age, and sex, and is the default because it holds up best across ordinary populations. Choosing Katch-McArdle swaps in the Katch formula, which works from lean body mass and needs your body fat percentage, and it is more accurate if you know that figure.
The BMR is multiplied by an activity factor from 1.2 for sedentary up to 1.9 for a physical job, giving maintenance calories. Each goal row shifts that by 500 or 1,000 calories a day, the rough equivalent of 1 or 2 pounds a week, since a pound of fat stores about 3,500 calories.
Grams are then worked out at 3.75 calories per gram, the precise Atwater factor for carbohydrate. Nutrition labels round this to 4, and using 4 would understate the grams by about 6%. Calories stay unrounded through the calculation and are rounded only for display, which is why a row can show 1,861 calories and 198 grams rather than 199.
